Jump split squats are a plyometric lower-body exercise that combines alternating lunges with explosive jumping movements. The exercise engages the quadriceps, gluteals, hamstrings and calf muscles while challenging balance, coordination and lower-body power. Proper landing technique and controlled knee alignment are essential for safe performance.
TARGET MUSCLES:
- Quadriceps: Extend the knees during takeoff and help control knee bending during landing.
- Gluteus maximus: Extends the hips during the upward jumping movement and helps control the landing.
- Hamstrings: Assist hip extension and contribute to knee and hip stabilization throughout the movement.
- Calves (gastrocnemius and soleus): Assist with ankle plantar flexion during takeoff and help control landing forces.
- Gluteus medius and minimus: Help stabilize the pelvis and maintain lower-body alignment during the alternating split stance.
- Abdominal and core muscles: Stabilize the trunk and help maintain balance during jumping and landing.
START POSITION:
- Stand upright with one foot forward and the opposite foot positioned behind in a comfortable staggered stance.
- Bend both knees to lower the body into a split squat or lunge position.
- Keep the front foot firmly planted and the rear heel naturally raised.
- Maintain an upright torso with the abdominal muscles engaged and the shoulders relaxed.
- Position the arms naturally for balance and prepare to jump upward.
PROCEDURE:
- From the split squat position, push forcefully through the legs to jump upward.
- While airborne, switch the positions of the legs so that the rear foot moves forward and the front foot moves backward.
- Land softly in a split squat position with the opposite leg now in front.
- Bend the hips, knees and ankles to absorb the landing forces while keeping the front knee aligned with the direction of the toes.
- Maintain balance and an upright torso throughout the movement.
- Repeat by jumping upward and alternating the leg positions with each repetition.
- Perform the exercise using controlled movements and consistent landing technique.
NOTES:
- Precaution: Jump split squats are a high-impact plyometric exercise and may not be appropriate for individuals with certain knee, ankle, hip or balance limitations.
- Precaution: Avoid landing with stiff knees or allowing the front knee to collapse inward.
- Precaution: Use a stable, nonslip exercise surface and stop if pain or loss of balance occurs.
- Beginner variation: Perform alternating reverse lunges or stationary split squats without jumping to develop strength, balance and movement control.
- Advanced variation: Increase jump height or perform short controlled intervals while maintaining proper landing mechanics.
